Two patterns come up often in conversations about brain health: the Mediterranean diet and the MIND diet. Both are built around everyday food rather than supplements or strict rules, and both are studied for their links to overall wellbeing and memory.1

What is the Mediterranean diet?

The Mediterranean diet isn’t a “diet” in the restrictive sense. It’s the everyday way of eating in countries around the Mediterranean Sea — Greece, Italy, Spain and parts of southern France.2,3,4 Nothing is banned, there’s no calorie counting, and meals are often shared with others.

 

The pattern leans heavily on plants. Extra virgin olive oil is the main fat. Oily fish and legumes appear a few times a week, with smaller amounts of dairy and lean meat. Processed food and added sugar play a minor role. It’s been widely studied in the context of healthy ageing.5

 

 

Foods to enjoy on the Mediterranean diet

  • Vegetables — leafy greens (spinach, silverbeet, rocket), tomatoes, capsicum, eggplant, onions. Most days, at most meals.
  • Fruit — berries, citrus, stone fruit, apples. Daily.
  • Wholegrains — oats, brown rice, wholegrain bread, wholemeal pasta. A daily source of fibre.
  • Legumes and pulses — lentils, chickpeas, beans. A few times a week.
  • Healthy fats — extra virgin olive oil as your main cooking oil; walnuts, almonds and seeds for snacks.
  • Oily fish — salmon, sardines, mackerel. Two to three times a week, for omega-3 fatty acids.

Health benefits of the Mediterranean diet

  • The Mediterranean diet is one of the most studied eating patterns in the world.
 
  • Heart health is where the evidence is strongest. The Australian Heart Foundation lists Mediterranean-style eating among the patterns that support better cardiovascular outcomes.2
 
  • Brain and memory support is an active area of research, including in Australia. A 2022 cross-sectional study of older Australians found that those who followed the pattern more closely tended to do better on physical and cognitive measures.6 The pattern is studied for its links to healthy ageing as part of a wider lifestyle, rather than as a treatment.
 
  • Other potential benefits come from the nutrient groups the pattern delivers. Fibre from fruit, vegetables, wholegrains and legumes supports gut health, while omega-3 fatty acids (from oily fish) and polyphenols (plant compounds in olive oil, nuts and vegetables) play a role in the body’s response to inflammation. A 2026 review linked a healthier balance of gut bacteria with better cognitive outcomes in people with early cognitive changes.7

 

 

What is the MIND diet?

MIND stands for Mediterranean–DASH Intervention for Neurodegenerative Delay. It was developed in 2015 at Rush University in the US, combining the brain-supportive elements of the Mediterranean diet with the DASH diet (Dietary Approaches to Stop Hypertension), which was originally designed to help manage blood pressure.8,9

 

 

The result is a Mediterranean-style pattern with brain health in mind. The two best-known additions are leafy greens (six or more serves a week) and berries (two or more serves a week) — both rich in polyphenols.8

 

 

Like the Mediterranean diet, the MIND diet is a flexible pattern rather than a strict regimen. It sets clearer week-to-week targets, with 10 food groups to favour and 5 to keep occasional.

  • Leafy greens — spinach, kale, silverbeet. Six or more serves a week (a key MIND-specific feature).
  • Other vegetables — at least one a day.
  • Berries — blueberries, strawberries. Two or more serves a week.
  • Nuts — particularly walnuts, a source of plant-based omega-3s.
  • Wholegrains — oats, brown rice, wholegrain bread. Daily.
  • Legumes — beans, lentils, chickpeas. Three or more times a week.
  • Fish — at least once a week. Oily fish preferred.
  • Poultry — twice or more a week.
  • Olive oil — your main cooking oil.
  • Wine — optional and only in moderation. Many people skip it. Discuss with your doctor.

 

The MIND diet keeps butter and stick margarine, red meat, fried and fast food, pastries and sweets to small or occasional amounts — room to enjoy them as part of a balanced approach rather than cutting them out altogether.

Health benefits of the MIND diet

The MIND diet was designed to combine the brain-health elements of the Mediterranean and DASH diets into one practical pattern.8

 

 

The most relevant Australian research is the PATH Through Life cohort, led by UNSW, NeuRA and ANU and published in Alzheimer’s & Dementia in 2019.10,11 Over 12 years of follow-up of older Canberrans, those whose eating most closely matched the MIND pattern had 19% lower odds of developing mild cognitive impairment than those whose eating was least like it. The research was in healthy ageing adults rather than people already diagnosed, so it speaks to the eating pattern’s brain-health profile rather than a treatment effect.

 

 

The MIND diet also shares the wider benefits of the Mediterranean pattern, including heart health, healthy weight and gut health.8

 

 

Mediterranean and MIND diets: what does the research say?

 

Research interest in diet and brain health has grown rapidly over the last decade. The Australian Imaging, Biomarkers and Lifestyle Study of Ageing (AIBL), led by CSIRO and Edith Cowan University, compared older adults with mild cognitive impairment or Alzheimer’s disease to healthy controls. People in the impaired groups were following the Mediterranean pattern less closely than the healthy comparison group.12 Because everyone was assessed at a single point in time, this is correlation rather than cause and effect — but it adds to a consistent picture.

 

Internationally, a 2025 UK Biobank analysis of more than 130,000 adults associated closer adherence to MIND or Mediterranean eating with better cognitive outcomes over five to ten years.13 A 2026 systematic review of MIND-diet studies reached the same conclusion.14

 

The science isn’t fully settled. Most studies are observational — people who eat well also tend to exercise more and sleep better, which makes it hard to isolate the diet. A 2024 UK PREVENT trial in middle-aged adults found more mixed results.15 What’s consistent is that these patterns are studied for their brain-health benefits as part of a wider lifestyle. Practical considerations

 

A few things worth keeping in mind as you ease into this way of eating.

 

Flexibility cuts both ways. There’s no single “official” meal plan. For some that’s freeing; for others it feels vague. A simple weekly shopping list can help.

 

Cost adds up. Extra virgin olive oil, oily fish and nuts can be expensive. Frozen fish is just as nutritious as fresh, in-season vegetables are cheapest, and buying nuts in bulk works out better per gram.

 

The evidence is still developing. Most studies are observational and findings vary. Eat well because the food makes you feel good — not because of a guaranteed outcome.

 

Get personal advice. Speak with your GP or an Accredited Practising Dietitian before making big changes, especially if you take medications or have other conditions.16
